Atlas Hybrid · Pillar 02

Run Strong. Lift Strong.

Strength and endurance. One structured system. No guesswork about how lifting and running fit together — the week is already laid out for you.

Current Program

Hybrid Foundation 01

An eight-week intermediate foundation block that builds strength and aerobic capacity at the same time — with progression, a deload, and a final 5K benchmark.

IntermediateFree

Hybrid Foundation 01

Improve strength and aerobic endurance simultaneously. Three lifting sessions and three running sessions per week, sequenced so each supports the other instead of competing with it.

The System

One Week, Intelligently Arranged

Heavy lower-body lifting never sits next to quality running. Easy days stay easy so hard days can be hard.

Strength · Mon / Wed / Fri

Upper body, lower body, and full-body sessions built around compound lifts at RPE 6–8, with weekly progression and a planned deload.

Running · Tue / Thu / Sat

One easy run, one quality tempo session, and one long easy run per week — building from 88 to 125 weekly minutes before the 5K benchmark.

Recovery · Built In

Sunday rest, a week-5 deload, and a week-8 taper. Fatigue is managed by design, not left to chance.

The Other Half of Training

Adaptation happens between sessions. These are the fundamentals that keep eight weeks of hybrid training sustainable.

Sleep

Aim for 7–9 hours per night. Sleep is when the adaptations from both lifting and running actually happen — short-changing it stalls both.

Nutrition

Eat enough to support training: adequate total energy, carbohydrates around harder sessions, and protein spread across the day to support muscle repair.

Hydration

Drink consistently through the day, not just during workouts. Increase fluids around runs and in hot weather.

Fatigue management

If legs feel heavy for several days, drop intensity before dropping sessions. Easy days must stay easy — that is what makes the hard days work.

Deload weeks

Week 5 deliberately cuts strength volume by roughly 40–50% and removes intervals. Deloads let accumulated fatigue dissipate so the next block starts stronger.

Strength & running interference

Lifting and running compete for recovery resources. This program separates heavy lower-body work from quality runs and keeps Friday's lifting moderate before the long run.

This is a general training template. Adapt it to your abilities, recovery, and health circumstances, and consult a qualified professional if you have medical concerns.
